Totale duur: ± 55–60 min
Type: Indoor fiets (hometrainer / smart trainer / spinningfiets)

1️⃣ Opwarming – 15 minuten (belangrijk bij koude & vermoeidheid)

Richtlijn: geleidelijk, geen schokken
	•	10 min rustig trappen
	•	HF Z1 → lage Z2
	•	± 110–130 bpm
	•	Cadans: 85–95 rpm
	•	5 min progressief
	•	Elke minuut iets meer weerstand
	•	Eindigen rond 135–145 bpm
	•	Nog niet “diep gaan”

👉 85–95% HRmax = ±162–180 bpm

	•	Ademhaling: zwaar, maar ritme blijft stabiel
	•	Cadans: 90–100 rpm (of wat natuurlijk voelt)
	•	Weerstand: zó dat HF pas na ±1–1,5 min in de zone komt

	•	Maximale HF: 171 bpm → zeer goed, dicht bij VO₂max-zone
